Leg day is the workout most people skip, but strong legs make your whole body stronger, burn more calories and give you a balanced physique. In my Best Leg Workout at Gym video on the Buddy Fitness YouTube channel, I show the top 6 leg exercises that train every part of your legs: quads, hamstrings, glutes and calves. In this post, certified fitness coach Ravi Kumar Gupta (12+ years experience) explains each exercise and how to build your leg day.

Best leg workout at gym - quads, hamstrings, glutes and calves by Buddy Fitness

Leg Muscles This Workout Targets

  • Quadriceps (front of the thigh)

  • Hamstrings (back of the thigh)

  • Glutes (hips)

  • Calves (lower leg)

A good leg workout includes a squat, a pressing movement, a single-leg exercise, isolation work for quads and hamstrings, and calf training. These 6 exercises cover all of that.

The 6 Best Leg Exercises at the Gym

Exercise 1: Barbell Back Squat or Front Squat

The squat is the king of leg exercises. The back squat lets you lift heavier and works the quads, glutes and hamstrings together. The front squat keeps your chest more upright and puts more focus on the quads. Do it first in your leg day, when you are fresh.

Exercise 2: Leg Press or Single Leg Press

The leg press lets you push heavy weight without loading your spine. The single leg press helps fix strength differences between your left and right leg.

Exercise 3: Lunges or Step-Ups

Lunges and step-ups train one leg at a time, improve balance and hit the glutes hard. Hold dumbbells and take long, controlled steps.

Exercise 4: Leg Extension

The leg extension machine isolates the quads. Squeeze at the top for a second and lower slowly.

Exercise 5: Lying Leg Curl

The lying leg curl isolates the hamstrings, which most people under-train. Strong hamstrings also help protect your knees.

Exercise 6: Seated or Standing Calf Raise

The standing calf raise works the bigger calf muscle (gastrocnemius) and the seated calf raise works the deeper soleus. Alternate them from week to week.

Sample Leg Day Workout Plan

As a general guide for beginners and intermediates:

  • Squat: 4 sets of 8 to 10 reps

  • Leg press: 3 sets of 10 to 12 reps

  • Lunges or step-ups: 3 sets of 10 reps per leg

  • Leg extension: 3 sets of 12 to 15 reps

  • Lying leg curl: 3 sets of 12 to 15 reps

  • Calf raise: 4 sets of 15 to 20 reps

Rest 60 to 90 seconds between sets, and up to 2 minutes for squats. Train legs once or twice a week.

Tips for a Better Leg Workout

  • Warm up for 5 to 10 minutes and do a few light sets before squats.

  • Keep your knees in line with your toes and your back straight.

  • Go through a full range of motion instead of half reps.

  • Add a little weight or a few reps every week (progressive overload).

  • Eat enough protein and sleep well so your legs can recover and grow.

Frequently Asked Questions

What is the best exercise for leg muscle growth?

The barbell squat is the best overall leg exercise because it trains the quads, hamstrings and glutes together and lets you lift heavy weights safely with good form.

How many times a week should I train legs?

Most people grow well training legs 1 to 2 times a week with enough sets, and resting at least 48 hours between hard leg sessions.

Can I build big legs without squats?

Yes. Leg press, lunges, step-ups, leg extensions and leg curls can build strong legs if you train them hard and increase the weight over time.

Why are my calves not growing?

Calves need high reps, a full stretch at the bottom, a pause at the top, and frequent training. Train both standing and seated calf raises.
