In my Full Day Diet Plan for Muscle Gain video on the Buddy Fitness YouTube channel, I share a simple Indian meal plan with high protein foods that fits a normal 9 to 5 job. How Diet Helps You Build Muscle

Training breaks down your muscles and food rebuilds them bigger and stronger. To gain muscle you need three things every day: enough protein to repair muscle, enough carbs to fuel your workouts, and enough total calories so your body has extra energy to grow. This plan gives you all three with simple home food.

Full Day Indian Diet Plan for Muscle Gain

This is the exact meal plan from my video, made for people with a 9 to 5 job:

  • 6 AM to 7 AM (empty stomach): drink warm water as soon as you wake up

  • Breakfast, 7 AM to 8 AM: oatmeal, 40 g to 50 g

  • Lunch, 12 PM to 1 PM: 1 bowl dal with roti or rice and salad, plus 2 eggs or 100 g paneer

  • Snack, 3 PM to 4 PM: banana or any seasonal fruits

  • Workout time, 6 PM to 7 PM: follow our Full Week Workout Plan, then a protein shake (optional)

  • Dinner, 9 PM to 10 PM: veggie sabzi with 2 roti, plus 50 g to 100 g eggs, chicken or paneer

  • 10 PM to 11 PM: sleep at least 6 to 8 hours daily

Which Workout to Follow With This Diet

In the video I recommend pairing this diet with one of my workout plans. For the gym, follow the Full Week Gym Workout Plan for beginners and intermediates (chest and triceps, back and biceps, shoulders and forearms, legs and abs, with cardio or rest days in between). At home, follow the Training Two Muscles a Day at Home plan with dumbbells only.

Why This Diet Plan for Muscle Gain Works

  • Protein in every main meal: eggs, paneer, chicken and dal at lunch and dinner help repair and grow muscle.

  • Carbs at the right time: oats in the morning and a banana or fruit before your evening workout give you energy to train hard.

  • A post-workout protein shake is optional. If you already eat enough protein from food, you do not need it.

  • Simple timings that fit a 9 to 5 job, so you can follow the plan every day without stress.

  • Sleep of 6 to 8 hours, because your muscles grow when you rest, not only when you train.

Tips for Faster Muscle Gain

  • Eat at least 3 main meals and 1 to 2 snacks every day.

  • Increase your weights or reps slowly every week in the gym.

  • Drink enough water through the day.

  • If your weight is not going up after 2 to 3 weeks, add a little more rice, roti, milk or peanut butter.

  • Be consistent for at least 8 to 12 weeks before judging your results.

Vegetarian Swaps

Replace eggs and chicken with paneer, tofu, soya chunks, curd, Greek yogurt, chana, rajma or extra dal. Milk and peanut butter are also easy ways for vegetarians to add protein and calories.
